No-Cook Workweek Plan
For weeks when the stove simply will not happen.

This is a full week of food that never touches a burner. Monday through Friday runs entirely on rotisserie chicken, canned fish, pre-cooked rice, bagged salads, and produce that needs only a knife; the microwave is used only to warm rice, never to cook.
Prep-day playbook (Sunday, 45–60 minutes of assembly, no cooking): pull the meat off two rotisserie chickens and portion it into four containers; build four mason jar salads with dressing on the bottom; assemble snack boxes of cheese, grapes, and nuts; freeze Friday's rice pouch and one backup meal so the end of the week stays fresh.
Storage guide: rotisserie meat 3–4 days, so portion days 6–7 into the freezer on Sunday; opened deli meat 3–5 days; jar salads 5 days with dressing at the bottom; canned fish keeps months unopened and 2 days once opened. Keep an ice pack with any lunch that sits at a desk.
Days land between 1,450 and 1,650 calories with 18–40 g of protein per meal, all without a single pan.
Portion guide
Portions are written for ~1,500-calorie days with zero cooking. Rotisserie portions assume the skin is removed; dressings count at 2 tbsp per meal.
no-cook meal plan
Breakfast is about 25% of daily calories, lunch about 35%, dinner about 30% and two snacks make up the rest. Nutrition values are approximate.

Food swaps
| Instead of | Try | Why |
|---|---|---|
| Rotisserie chicken, 4 oz | Canned chicken or 2 hard-boiled eggs from the deli case | No knife work; eggs drop about 80 calories. |
| Salad kit dressing | Olive oil and vinegar, 1 tbsp each | Saves about 60 calories; add salt and pepper. |
| Pre-cooked rice pouch | Microwave brown rice cup | Same idea, smaller portion if you want to trim 90 calories. |
| Deli cheese board | Turkey roll-ups with cheese and fruit | Cuts about 120 calories and the sodium. |
Frequently asked questions
How do I keep a no-cook week from getting boring?
Change the sauce, not the ingredients. One rotisserie chicken becomes a burrito bowl with salsa, a Caesar kit with dressing, and a wrap with hummus across three days. Two or three sauces in the fridge make the same protein feel like different meals.
Is microwave reheating considered cooking?
In this plan, no — reheating rice or thawing edamame does not count. Nothing in the week requires a skillet, oven, or boiling water, which is the point: if the microwave broke, the plan would still work with room-temperature and chilled food.
How do I handle food safety with cold meals?
Keep everything sealed and cold: fridge below 40°F, an ice pack in desk lunches, and strict fridge lives — 3–4 days for cooked poultry, 3–5 for opened deli meat, 2 days for opened canned fish. Freeze the back half of the week on Sunday.
